I encourage everyone to keep coming out now that we're outside. Everyone has laid down a nice base the past 2 months indoors - the workouts we're going to do outside will build on that and take your fitness to the next level.

It's relay night! We're going to pair up in teams of two and do 400m intervals - more details on Wednesday night.
Afterwards let's celebrate at Buffalo Wild Wings for drinks and/or dinner. Try to join us.
I have t-shirt samples which I'll bring Wednesday. You'll have a chance to pick your size. You'll only have 2 weeks to do this so try to try to make practice. Hopefully the jacket samples will be here too.

Speaking of fartek, try to start incorporating it into one of your weekly runs - you'll get double the benefit of the run combining a aerobic and anaerobic workout into one. Have fun with it - don't be too structured. Here's a pretty good article explaining it.

Important Note - when you run the main portion of practice you need to stay close to your lactate threshold pace which is roughly 90% of your maximum heart rate. To get your pace go to :

Then look under the stamina section under tempo runs and tempo intervals to get the pace you should be running these workouts. EVERYONE SHOULD LOOK THIS UP. Our primary goal of practice is to improve the alactic energy system.
The 1-2-3-2-1 drills we do near the end of practice are designed to boost your neuromuscular system, another energy system that we need to strengthen.
You'll notice for the most part we're staying away from race-pace intervals - that's because if you start these too early you'll peak within about 6 weeks of starting them and unless you have a key race in April they won't do you much good - we'll save these for later in the season when the more important races hit the schedule.

Time for a Break
This is just a break from formal practices which start up again on January 19th.
Here are some suggestions for the Winter Break:
1) Take a week or two off from running. Instead cross-train - do plyometrics, swim, bike, stair climb, cross country ski.
2) If you are planning to run work on building your aerobic base - do long, relatively slow runs - try to stay under 70% MHR. Slogging through the snow is a great way to build that base and also strengthen some of those small helper muscles (synergists) that don't always get used.
No matter which option you choose, start strengthening those glutes and hips. As runners these muscles get relatively week and can cause a multitude of injuries. Here's a link which shows multiple routines that you should try to incorporate into your training. Follow the suggested build-up of Coach Johnson.

Friday December 24th - Christmas Eve Morning Run. 8:15. Location to be annouced.
Then we are shutting things down for a few weeks. There will be no official practices until Wednesday January 19th. During this time - it's a good time to work on building your aerobic base - (long easy runs) and building your strength - cross training(cross country skiing, swimming, biking), plyos, and core work.

As the year winds down it's a good time to start a strengthening program:
Lunges
Single Leg 1/4 squats (close eyes to work on balance)
Hold a squat position against a wall.
Single Leg stands - trace the alphabet in the air with the other leg
Core Work - Planks, Crunches, Side Crunches, Back Extensions
Try to work your legs 3 x week and core 3 x week.
We had a lot of injuries this year and we need to be more diligent with our ancillary work.

Saturday Practice 11/13
Here are the details:
8:00 a.m start
We're just going to run 5-6 miles since many of us are racing on Sunday. There will be an option to go longer. I think Steve is doing 20 so he may want some company.
Meet at Pulaski Woods which is the parking area at the top of the grass hill by Bullfrog Lake.
Directions: Take 95th Street West past Willow Springs Rd. ( 104th Ave) . In about a mile you'll come to a "T" make a left. Head south about 3/4 of a mile to the Pulaski Woods Grove which will be on your right. Drive in as far as you can and park.
They will also be filming and interviewing us after the workout.

Wednesday Practice - Meet at the Orland Park Pool - at 6:30. The warm-up will be incorporated into the run - we'll cover about 7-8 miles.

The pub crawl will start Saturday November 6th at 7:30 at Buffalo Wild Wings in Orland Park. Marathon Monday
The good news was everyone finished. Recover and regroup and there are still some Fall races you can take advantage of with your fitness.
Marathoners - no workout on Wednesday. If you want come by and jog a few miles to circulate the biojunk through your legs. But you're invited to stop by after the workout for some beverages and a bite. We'll head over to Bailey on Oak Park Ave at 745 or so. Please stop by, we want to hear your war stories.

Tip #1 DO NOT overdress - it's going to be warmish by 10:00. Wear an old t-shirt you can throwaway at the start and some cheap gloves you can also ditch. It's a tank top day.

Saturday Practice - A Classic
Marathoners - after this weekend's long run, the hay is pretty much in the barn. It's time to cut back on the miles and stay healthy. Cut back on mileage but get in about 50% of your miles at goal marathon race pace. You want that pace to become second nature so you lock into it immediately during the marathon. Also get plenty of sleep to ward off colds.
5Kers time to step it up a bit - consider adding a second albeit shorter interval workout each week (not to exceed 2 miles) or build in some intervals into a fartlek run.

Marathoners 16 quarters at "realistic" race pace. Based on what you ran your last 5K in.
Going faster then that will not help you in a 26 mile race! Stay in control. 1 minute recovery.
5Kers 14 quarters at goal 5K pace - what you want to run your Season Best 5K in.
1 minute recovery. Take an extra 2 minutes after your 10th one then try to do the last 4 a second or two faster than the previous 10.
Do 4-6 strides.

Wednesday Practice
Marathoners take advanatage of the cooler wreather this weekend and get in a good long run. Try to get about 12 of the miles at about 10 seconds per mile slower than your expected race pace. It should feel fairly easy. If not -let's talk.
5kers - each week you should get in a interval workout (wednesday), tempo run or race and a long run of at least 10 miles.
It's crunch time team - work hard the next 4 weeks and the dividends will be tremendous.

We are starting a transition from tempo(lactate threshold) to VO2 max training.

Wednesday Practice & Team BBQ
There are two options for warm-ups. Meet at Jerry's house 13535 Tallgrass Trail in Orland Park. We're going to jog over to the Palos Park Administration Center Parking Lot (intersection of 90th street and 123rd) the distance to get there is 2.2 miles. We'll leave Jerry's house at 6:30.
If that is too far for you just meet in the Police station parking lot. Warm-up in the neighborhood and be ready to go by 6:50 when we get there.
Now the important part - the BBQ
The Nelligans are supplying - hamburgers, brats, hot dogs and some chicken.
Team funds are paying for beer.
Everyone who comes should bring an appetizer, salad or dessert. Please post in on the blog what you are bringing so we don't have duplicates. Post your name too so we have a count of how many people will be there.
There will be a pool so bring your towels. If you haven't made it to a practice in a while here is your excuse. Don't forget to RSVP.

Saturday Practice and Random Stuff
We'll meet Saturday at Waterfall Glenat 7:15 a.m. Park in the trailhead parking lot. It's on Cass Ave 2 blocks south of I-55. This is a great chance for the marathoners to get a long run in.
We need a few more runners for our team at the Momence 5K on Saturday 8/14. E-mail me or blog- if you're interested.
Team BBQ tentatively scheduled for 8/18 after practice. More details to follow.

Next Wednesday we've got a good workout planned in Palos Park. Don't miss it. We're 9 weeks away from the marathon and even less than that from some Fall prime races. The practices have been tough but they'll pay some huge dividends.

Wednesday Practice
Meet in the parking lot of Lincoln Way East High School (LaGrange Rd & Colorado Ave) at 6:30. We'll do a warm-up, some hill repeats and then a tempo run back.
If you want drop some water off at the running path entrance off of Rte 30, near that Mokena Municipal building. You can grab it as we head to our hills. If anyone knows the name of it - please post.
We'll be doing tempos and hills for the next 4 weeks before we return to the track.
These workouts are perfect for both marathoners and the 5Kers.
If you every have any training questions let me know I'll be glad to answer them for you.

Saturday - Tale of Two Cities
Speed Specialists - Led by Kirk and Steve are meeting at Forty Acre Woods (119th , 1 block east of laGrange Rd) at 7:30 for a long-run Distance TBD
Side Note - I'm always impressed with the toughness of our team. Last night it's 87 degrees, kind of humid. I throw out the workout a 4-1/2 mile tempo run. No one complains, no one whines about the heat - just 15 athletes (skulls) sucking it up and going to work. I'm proud to coach such a team of warriors.

Suggested Practice for Wednesday if you're racing. This will jump start your muscles and get them ready for the race.
2 x 200 5 k race pace
1 x 400 race pace
1 x 400 5 seconds per quarter faster than race pace
2 x 200 2 seconds per 200 faster than race pace.
4 x 100 strides
Stretch really good.

Mark the Calendar for July 15th - Sundowners 5K race in Joliet. Afterwards a pool party at the Casa de Barajas. Everyone should consider doing this race it will be a good time.

The Track Meet is ON.......
But first - Some bling was taken home by the skull at the MetLife Duathlon - Mary Bogdan, Rich, John McCarthy, Gerry C, and Sue Sipich all won some age group awards. I think I got everyone.

If you have extra stopwatches bring them. If you have an extra relay baton bring it.
Relays - we'll form teams that night but think about what you want to do. I know the Masters Team wants to take down the youngsters from the under 40 crowd. If they're up to it.

Join us at the I&M Canal at 8 a.m. Park in the Metra/Trail Lot which is on Archer Road just west of Willow Springs Road. A map is attached for your convenience.

There is an 8, 11, and 19 mile option. This course is almost impossible to get lost on so if you're directionally or pace challenged you'll be safe here.
Keep in mind the Ridge Run on Memorial Day - it has been deemed an official reunion run for all current & past members of the best running team in the area.

Tinley Track & Trail 10 Year Reunion Race
Hello Fellow Skulls,
It's been awhile hasn't it? Could it be 10 years since we really got this group going? I know a lot has changed since then and I thought after 10 long years we should get everyone together and catch up. There's no better way to get everyone together than at a race. The Ridge Run in Beverly offers a 5K and 10K, so enter for the distance that fits your current physical condition. If you have no physical condition these days, why not put on a fanny pack and walk hand in hand with the other walkers in the 5K walk. Or you could always cheer on your favorite skull and throw balloons at their next closest competitors.
